Training programming for paddlers
How to build a season: what periodisation actually means, why heart rate zones mislead paddlers, and how much of your training should feel easy.
A paddler who trains consistently for twelve months will beat a paddler who trains perfectly for four. That is the starting point for any conversation about periodisation and programming, and it is also why most training plans fail. They are built to be perfect rather than to be repeated.
This page collects what I have written about building a paddling training plan: what actually matters and in what order, how periodisation works in practice, how to handle training zones when heart rate is unreliable in a boat, and when to ignore the plan entirely.
Most paddlers do not have an intensity problem. They have an hours problem.

Start at the bottom of the pyramid
Athletes tend to jump straight into the weeds, chasing sports science metrics and perfectly structured sessions. Programming works better as a pyramid, where each layer only matters once the one below it is solid.
The base is consistency over time. Not hard sessions, not clever plans, just showing up regularly in your discipline. Above that sits the weekly structure and periodisation: over twelve weeks, the balance of intensity, duration, frequency and specificity matters far more than the detail inside any single session. Only after those two are working does the fine detail earn your attention.

What periodisation actually means
Periodisation is a big word for a simple principle: split the plan into periods with different targets for volume, intensity and duration, and give each period its own strategy for overload and recovery. Load rises in one of three ways, by adding sessions, by making sessions longer, or by raising intensity.
Three shapes cover most of what a paddler needs:
- Staircase. Load steps up for three weeks, then week four is recovery or adaptation, and the cycle repeats from a higher base as your capacity to absorb load grows. A useful starting point is to set your previous best training load as the target for week three rather than week one, which leaves room to build past it.
- Block. Super adaptation followed by super rest. This might be a week of work to push fatigue and performance under pressure, then followed by a recovery week. Think WA race week simulation or training camp when intensity and overall load is far above what the body is conditioned to.
- Mode. Cycle the focus mode rather than the load. For a paddler that might be strength, then endurance, then specific speed. For a multisport athlete it might be kayak, bike, run.

Training zones for paddlers, and why heart rate lies
Levels 1 to 5 is the common language: recovery, easy aerobic, tempo, threshold, max aerobic, with level 6 and above for anaerobic sprint work where steady state is impossible. Match those to heart rate with a step test and the prescription gets precise. Then training works, your physiology shifts, and the zones move, so you have to retest.
That is the tidy version. The messier truth is that heart rate is a blunt instrument in a boat. Formulas like 220 minus age and the MAF method came from lab work on runners and cyclists. Maximum heart rate varies by exercise mode, and in kayaking and rowing it typically runs 4 to 8 beats per minute lower than treadmill running. Predictive formulas carry their own error of roughly 10 to 12 beats either way. Stack those together and you can be 15 to 20 beats out, which is enough to put you in the wrong zone entirely. Thresholds sit at different percentages of max too, roughly 70 to 75 per cent of HRmax in running against 60 to 70 per cent in kayak and surf ski.

Describe intensity over time instead
Ten seconds at L5 and five minutes at L5 are both maximal, and they train completely different things. One is speed and power, the other is a sustained effort at your aerobic ceiling. A zone label on its own tells the athlete almost nothing, which is why I prefer to prescribe intensity paired with duration and purpose.
The same applies at the easy end. Rather than chasing a heart rate number for a steady session, the cue is whether you can hold a broken conversation. That teaches the feel of a zone, which is more reliable than a watch when tide, wind or fatigue shift your physiology. The full case is in time under intensity.
Most of your training should feel easy
Zone 2 develops mitochondria in the muscles you paddle with, which raises fat metabolism, spares glycogen, improves your ability to use lactate as fuel and lifts ATP production across all energy systems. It also carries a low physiological cost, so you can repeat it often, and that repeatability is what makes an 80/20 split possible in the first place.
What that buys you over time is aerobic reserve. Get more efficient at low intensity and your heart does the same work for fewer beats, so you can hold a given pace longer before the effort climbs. Worth being clear about what you are chasing at the top end too. VO2 max is either an absolute figure or one relative to body weight, and you can raise the relative number by losing weight without paddling any faster. What matters is how efficiently you convert oxygen into boat speed, which I unpack in VO2, what is it and how to use it in your training.
Paddlers do not train enough hours
Amateur cyclists ride 8 to 12 hours a week, competitive cyclists 12 to 18, and the professionals go well past 20. Most paddlers manage 4 to 8. Both sports are non weight bearing, both reward aerobic efficiency, and both suit a polarised model, so the gap is not physiological. It is logistical: driving to water, moving and storing boats, and the discomfort of long sessions early on.

Cycling the focus keeps you in the sport
Doing the same thing for years is the fastest route to burnout, and burnout is what ends consistency. The performance cycle model moves the emphasis between specific training, general training and gym work rather than holding one of them forever. Specific work builds race skills and race fitness and costs the most mentally, so it needs the other two around it. That model is in performance cycle.
Two pieces of evidence from my own training sit alongside it. My last 5 years shows load changing with the goal and how results tracked that load, including the jump in hours that produced my first national series wins. My training and why is the other end of the cycle, a deliberate step back after a full racing season into base strength and new skills.
Nervous system fatigue is the part of this that gets missed. Performance is limited by how well the brain recruits the muscle, not just by the muscle, which is worth reading about in the role of the central nervous system.
When to put the plan down
Programs assume life runs smoothly, that you will hit every session and your body will respond on schedule. It rarely works that way. Moving sessions around for weather, work or energy levels is often what keeps training enjoyable, and enjoyable training is what keeps it going. Being rigid also costs you group sessions, and training with other people does more for long term consistency than a perfect solo week.

What a real plan looks like
All of the above becomes concrete in a plan with a date on it. The Coast to Coast 10-week paddle plan is a good worked example: periodised so load stays manageable, gym used for injury prevention and technique rather than building strength you no longer have time to build, mobility work included, and river time and lead-up races planned in rather than hoped for.

Questions
Common questions
How many hours a week do I actually need?
More than most paddlers do, and at a lower intensity than most paddlers like. Five to eight hours a week changes things for a club paddler, provided the bulk of it is easy enough to repeat next week.
Do I need a heart rate monitor?
It helps, but it lies in a boat more than it does on a bike. Heart rate drifts with heat, dehydration and upper body work, so pace, effort and how long you can hold something all tell you more.
What happens if I miss a week?
Nothing, if it is one week. A plan is a direction rather than a contract. Pick it up where you left off rather than trying to make up the sessions you missed.
Can I follow a plan and still race often?
Yes, and racing is good training. The plan exists so that racing lands on top of a base rather than replacing it.
